Weekly target: the tool uses a simplified energy equivalent of approximately 7,700 kcal per kilogram of planned scale-weight change. Human weight change is not perfectly linear, so the calorie target and graph are starting estimates rather than promises.
Fat-loss context: sports-nutrition reviews commonly recommend approximately 0.5–1.0% of bodyweight per week for resistance-trained athletes seeking to retain lean mass. Faster loss can increase the risk of muscle loss and poorer training performance.
Weight-gain context: general athlete guidance often begins around a 300–500 kcal daily surplus, but research has not established one exact optimal surplus. Larger surpluses can increase fat gain without guaranteeing faster muscle growth.

Your calorie intake and weight trend can help check your TDEE, which is your approximate total daily calorie use. They cannot confirm BMR on its own because BMR is only one part of total expenditure. A direct resting-energy test requires specialist equipment.
The calculation uses a simplified energy-equivalent model. Water, glycogen, digestive contents, menstrual-cycle changes, inaccurate food records and changing activity can all affect the result. Continue tracking before making a large calorie adjustment, particularly when the first week included a rapid scale change.
The tool fits a straight trend line through three or four seven-day mean bodyweights. It converts the weekly trend into a simple energy-equivalent estimate using 7,700 kcal per kilogram, then combines that estimate with your recorded average calorie intake. The result is rounded and displayed as a cautious working range of ±150 kcal per day.
This is intentionally less precise than a laboratory measurement. Human weight change is dynamic, and short periods can still contain meaningful fluid and glycogen shifts. The result is most useful for deciding whether your original TDEE estimate appears broadly close, probably high or probably low—not for claiming an exact metabolism.

At the time of the test, Iwan was a 185 cm, 84 kg male lifting weights five times per week. He weighed every morning after using the bathroom and before food or drink, recorded a 2,600 kcal daily target, and compared seven-day mean bodyweights instead of reacting to individual readings.

The resting-energy figure uses the Mifflin–St Jeor predictive equation. The estimated TDEE then applies an activity multiplier of 1.55. The simple energy-equivalent comparison divides the calculated 28-day energy gap of 8,736 kcal by 7,700 kcal per kilogram. That conversion is shown only as an accessible comparison: real bodyweight change is dynamic and can include water, glycogen, digestive contents, fat mass and fat-free mass.
A stronger future calibration would compare a seven-day maintenance baseline mean with a 28-day intervention, while also retaining daily calorie, step, training and cardio records. The figures above should only be published when they match Iwan’s retained records.
BMR is an estimate of the energy your body uses for essential functions while at rest, such as breathing, circulation and temperature control. TDEE estimates your total daily energy expenditure after normal movement, work and exercise are considered. TDEE is therefore the more useful starting point when estimating maintenance calories.
It provides a useful starting estimate, not a direct measurement of your exact calorie needs. The Mifflin–St Jeor equation predicts resting expenditure from age, bodyweight, height and the sex constant used by the formula. TDEE then applies an activity multiplier, which adds uncertainty. In Iwan’s documented four-week self-test, he weighed daily under consistent morning conditions and compared four seven-day mean bodyweights. The means fell from 82.99 kg in Week 1 to 81.25 kg in Week 4, showing that 2,600 calories was an effective deficit for him during that period. The scale trend was faster than the simple calculator model predicted, so the result demonstrates why estimates should be calibrated with real data rather than treated as exact or universally accurate.
Iwan tested the estimate over four weeks. He weighed himself every day, calculated the mean bodyweight for each of the four weeks and compared the changes between those weekly means. His recorded means were 82.99 kg, 82.40 kg, 81.80 kg and 81.25 kg. The consistent downward trend showed that 2,600 calories was an effective deficit in his circumstances. The observed scale trend was faster than the simple calculator model predicted, so the test supports using the calculator as a starting point rather than claiming it measured an exact TDEE. It remains one personal self-test, not proof that everyone will respond the same way.
Treat the calculated TDEE as a starting hypothesis. Record your actual calorie intake, weigh under consistent morning conditions and calculate a mean for each complete seven-day period. After at least three weeks—preferably four—compare the direction and rate of the weekly means with your intended goal. The calibration tool above uses that trend to produce a cautious working TDEE range. It can help assess total daily expenditure, but it cannot directly verify BMR because scale data cannot separate resting expenditure from activity, digestion and movement.
Yes, as a starting framework. Iwan first used a TDEE estimate in September 2022 to plan a controlled winter bulk, choosing a modest surplus to support weight training without deliberately chasing rapid weight gain. He later used the same approach during a slow fat-loss and recomposition phase, beginning with an approximately 300-calorie daily deficit. The useful part was not the equation alone; it was comparing the estimate with average bodyweight, measurements, gym performance, hunger and recovery, then adjusting gradually. Your own suitable surplus or deficit may be different.
It can help you estimate the size of the energy gap, but it cannot prescribe one exact cardio duration for everyone. Iwan used his estimated intake, daily movement and progress trend to find the smallest useful addition. In his own case, around 15 minutes of Zone 2 cardio after each weights session supported meaningful weight loss while preserving more energy for lifting. Someone else may need less, more or no formal cardio depending on food intake, steps, bodyweight, schedule and response. Begin conservatively and judge the result over several weeks.
Choose the option that most closely reflects your normal week, including your job, daily movement and structured exercise. Do not select a higher category because of one unusually active day. When uncertain between two levels, the lower option is generally a more cautious starting estimate; you can adjust it later using your real progress.
Usually not. The TDEE activity multiplier already attempts to include normal daily movement, so adding every estimated step calorie could count the same activity twice. The step result is displayed separately to help you understand the possible energy cost of walking. It is most useful for comparing similar days or seeing how a change in steps may affect activity, rather than as an automatic amount to eat back.
There is no single correct figure. The calorie cost of 10,000 steps depends on bodyweight, walking pace, step length, terrain, gradients and how efficiently you move. The calculator uses your entered bodyweight and selected pace to estimate active calories above resting expenditure, then shows a range to avoid suggesting false precision.
BMR is an estimated resting-energy value, not a universal minimum safe food intake. Whether a calorie target below that number is appropriate depends on your total energy needs, body size, health, nutritional intake, the size and duration of the deficit and professional guidance. Do not choose an aggressive target simply because a calculator allows it. Speak with a GP or registered dietitian before making significant dietary changes if you have a medical condition, special dietary requirements or a current or previous eating disorder.
Recalculate after a meaningful change in bodyweight, activity, work routine or training volume. For most people, checking every four to eight weeks is more useful than changing the target every few days. Before adjusting, review at least two to three weeks of reasonably consistent intake and average progress, unless there is a health reason to seek advice sooner.
The estimate may be higher or lower than your true needs, but short-term scale changes can also be hidden by water retention, digestion, sodium, carbohydrate intake, menstrual cycle changes and inconsistent weigh-in conditions. Check your average weight trend, food-tracking consistency and activity for two to three weeks. If the trend remains flat, make a small adjustment rather than a dramatic cut or increase.
